Plain Proteins Are Usually Low FODMAP

Unseasoned eggs, fish, shellfish, poultry, meat, and firm tofu contain little or no fermentable carbohydrate. Their marinades, breading, sauces, and processed forms can introduce onion, garlic, wheat, milk, honey, or high-FODMAP additives.

Wheat, Rye, and Barley Products

Standard breads, pasta, cereals, crackers, couscous, and baked goods made from wheat, rye, or barley can be high in fructans in ordinary servings during phase one. Portion and processing change the result.

Gluten-free labeling does not guarantee low FODMAP. Products may contain inulin, chicory root, apple fiber, honey, high-fructose sweeteners, or large amounts of other tested ingredients.

Choose products based on complete ingredients and validated portions rather than one front-of-package claim.

Low-Lactose and Lactose-Free Dairy

Plant Milks and Alternatives

Almond milk, lactose-free dairy milk, and certain soy milks made from soy protein may fit in tested servings. Oat, coconut, and other beverages vary by amount and formulation.

Compare calcium, vitamin D, protein, added sugar, gums, inulin, and serving size. A low-FODMAP beverage may still be nutritionally weak as a milk replacement.

Shake fortified products before pouring because calcium can settle.

Soy milk made from whole soybeans differs from beverages made with soy protein isolate. Cashew-based products may contain problematic amounts, while almond products depend on serving and formulation. Product-level guidance is more reliable than assumptions from the plant name.

Vegetables Often Used in Phase One

Carrots, zucchini, bell peppers, spinach, eggplant, cucumber, tomatoes, lettuce, green beans, bok choy, parsnips, and potatoes can create broad variety in appropriate servings. Fresh, frozen, and canned forms may differ.

Build color and texture rather than relying on one vegetable. Roasting, grilling, steaming, sauteing, and blending can improve enjoyment without changing the core ingredient.

Frozen vegetables may contain sauces or seasoning even when the front appears plain. Read the ingredient list. Canned vegetables can have different tested portions because water-soluble carbohydrates move into liquid; drain and rinse where guidance recommends it.

Vegetables Commonly Limited Initially

Onion and garlic are concentrated fructan sources. Cauliflower and many mushrooms contain polyols, while asparagus and artichokes contain other FODMAPs. These are temporarily limited during phase one, not declared unhealthy.

Fruits Commonly Restricted in Phase One

Apples, pears, mango, watermelon, cherries, peaches, plums, and dried fruit can be higher in excess fructose or polyols in common servings. Fruit juice concentrates carbohydrate into an easy-to-consume volume.

These foods remain candidates for reintroduction. A personal threshold may allow a small portion or an occasional serving beside an otherwise lower-FODMAP meal.

Do not remove every fruit because one category caused symptoms. Test groups and amounts.

Fruit avoidance can reduce vitamin C, potassium, fiber, and pleasure. Keep several tolerated choices in rotation and pair them with meals or snacks. The restriction phase should not become a low-produce diet.

Legumes and Portion-Sensitive Choices

Many beans and lentils contain galacto-oligosaccharides, but processing and portion matter. Small servings of canned, rinsed chickpeas or lentils may fit because some FODMAPs leach into the canning liquid.

Firm tofu and tempeh are often easier options than whole soybeans. Larger legume portions can be challenged later, especially for vegetarian eating.

Drain canned legumes and rinse them well because some galacto-oligosaccharides move into the liquid. This does not make every portion suitable, but it explains why canned entries may differ from home-cooked beans in a database.

Nuts, Seeds, and Nut Butters

Walnuts, peanuts, pecans, macadamias, chia, flax, pumpkin seeds, and suitable servings of other nuts can contribute fats, minerals, and some protein. Cashews and pistachios are commonly high FODMAP in ordinary portions.

Almonds and hazelnuts are portion-sensitive. Nut butter serving size and added ingredients matter, so check the label and avoid stacking several moderate nut portions.

Allergy safety is separate from FODMAP content.

Trail mix can combine several nuts, dried fruit, chocolate, honey, and inulin, making the total difficult to predict. Build a simple mix from individually suitable portions or choose a certified product during phase one.

Fats, Oils, Herbs, and Spices

Plain oils contain no FODMAP carbohydrates. Olive oil, garlic-infused oil, butter, and suitable spreads can add energy and flavor. Fat itself can worsen symptoms for some people in large meals even when it is low FODMAP.

Herbs, spices, citrus, vinegar, mustard, ginger, chives, and scallion greens expand flavor. Spice blends may hide onion or garlic powder.

Infused oil must be produced and stored safely. Home garlic-in-oil mixtures can support botulism growth when handled improperly. Use a commercially prepared product or follow a validated food-safety method, and never keep casual room-temperature infusions.

Sweeteners and Sugar Alcohols

Table sugar, maple syrup, and rice malt syrup can fit in modest amounts. Honey and high-fructose sweeteners may be high in excess fructose. Total added sugar remains a separate health consideration.

Sorbitol, mannitol, xylitol, maltitol, and isomalt are polyols often found in sugar-free gum, candy, bars, and medications. Erythritol is different but can still cause symptoms for some people.

Read ingredient lists on “keto,” “sugar-free,” and high-fiber products carefully.

Polyols may appear in cough drops, liquid medicines, toothpaste, and chewable supplements. The dose may be small, but frequent use can matter for a sensitive person. Do not stop medication; ask a pharmacist about alternatives when ingredients appear relevant.

Drinks and Caffeine

Water, suitable tea, and coffee without high-FODMAP additions can fit. Caffeine may stimulate the bowel independently of FODMAPs, so symptoms after coffee do not prove carbohydrate intolerance.

Alcohol types and portions vary, and alcohol itself can irritate the gut. Smoothies and juices can stack several fruit portions rapidly.

Tea ingredients vary. Chamomile, some herbal blends, and fruit infusions may differ from black, green, peppermint, or ginger tea. Brewing strength and serving size also matter, so verify the exact beverage rather than treating all tea as one food.

Packaged-Food Label Traps

Look for onion, garlic, wheat-based ingredients, inulin, chicory root, fructooligosaccharides, honey, fruit concentrates, high-fructose sweeteners, and polyol names ending in “ol.” Natural flavors can require manufacturer clarification.

Certified products simplify choices, but certification does not guarantee suitability for allergy, celiac disease, sodium goals, or personal triggers.

Formulations change. Recheck labels even on familiar products.

Ingredient order reveals weight before processing, not FODMAP dose or serving suitability. A late-listed onion powder may still matter to a highly sensitive person, while a certified product has been evaluated as a whole. Use symptoms and validated guidance together.

Turn the List Into Meals

Combine a plain protein, tolerated starch, two produce choices, and flavor: salmon with potatoes and green beans; tofu with rice, carrots, and zucchini; eggs with oats and berries; or chicken with quinoa and spinach.

Keep the list temporary. Reintroduce methodically and add tolerated foods back so long-term eating remains varied, affordable, and supportive of the gut.

Plan variety across the week: rotate two proteins, three starches, several vegetables, and multiple fruits. Add lactose-free dairy or a fortified alternative, suitable nuts or seeds, and flavorful fats. This prevents the safe list from shrinking to chicken and rice.
